There is an overhead with SSH depending on the encryption that your
using but your speeds will be proportionate to the available
bandwidth.

SFTP uses SSH. When using SSH for bandwidth sensitive applications I
use blowfish encryption and compression. This can give a significant
boost to performance.

"ssh -Cc blowfish user at host" is the commandline that I normally use.

How to use blowfish and compression will depend on the SFTP client
that you are using.
